All foods that are high in protein do not have the same bio availability. That means that the body does not get all of the protein. Whey protein is the most bio available and soy is the least. Salmon is also good. I can't tell you about vitamins, but a whey protein shake is a good start.

all fruits eat without any processing, all green vegetables, salads, all fruit juices. u can not compare any one item with other. for all vitamins and proteins u should eat all above variety food/ fruits/ vegerables.
